Rowing Machine Workout: Technique and Training Plans for Home
Rowing is one of the most efficient full-body workouts: your legs, core and upper body work together with every stroke, while being gentle on your joints and quiet. Here, you’ll learn proper rowing technique in four phases and find five ready-to-use workouts for the TWHEELS water rowing machine, from a 10-minute introduction to an interval pyramid.
The water resistance responds to your power: the more forcefully you pull, the harder the workout. You control the intensity yourself, while the LCD displays distance, time, heart rate and calories.

The basic stroke (catch, drive, finish, recovery)

The basic stroke (catch, drive, finish, recovery)
- Catch: roll forward until your shins are vertical, arms long, back straight and tilted slightly forward from the hips.
- Drive: push hard with your legs first; only once they are almost straight do you swing your upper body slightly back.
- Finish: pull the arms in last, handle relaxed just below the ribs, upper body leaning back slightly.
- Recovery: come back in exactly the reverse order: straighten the arms first, then tilt the upper body, and only then bend the knees; the recovery takes noticeably longer than the drive.
- Power split: roughly 60 percent legs, 30 percent core, 10 percent arms. Easy reminder: legs, body, arms; arms, body, legs.

10-minute starter session with breaks

- Min 0-3: row easy at 18-20 strokes per minute, focusing only on the sequence legs-body-arms.
- 1 min break: stand up, walk around a bit or stretch.
- Min 4-7: another 3 min of easy rowing, now paying attention to the slow recovery.
- 1 min break as above.
- Min 8-11: final block of 3-4 min at 20-22 SPM; if you feel good, add a fourth block.

20 minutes of base endurance (steady state)

- Min 0-3: warm up easy at 18-20 SPM.
- Min 3-18: row steadily at 20-22 SPM, at a pace where you could still talk; keep an eye on your heart rate on the LCD.
- Every 5 min, a technique check: back straight? arms last? recovery twice as long as the drive?
- Min 18-20: cool down easy.
- Beginner variation: 2 x 10 min with a 3 min break in between.

Intervals: 30 seconds fast, 30 easy

- Min 0-3: warm up easy at 18-20 SPM.
- Min 3-13: 10 alternating rounds: 30 sec fast at 24-28 SPM with a strong leg drive, then 30 sec easy at 18-20 SPM.
- With water resistance, the resistance rises automatically the harder you pull; the fast 30 sec come from power, not from racing forward on the slide.
- Min 13-15: cool down easy.
- Step it up after a few weeks: 1 min hard, 1 min easy over 20 min.

Pyramid: 1-2-3-2-1 minutes

- Min 0-4: warm up easy at 18-20 SPM.
- Main set: 1 min fast, 1 min easy, 2 min fast, 1 min easy, 3 min fast, 1 min easy, 2 min fast, 1 min easy, 1 min fast.
- Fast sections at 24-26 SPM, easy sections at 18-20 SPM while still rowing actively.
- Pace yourself so you can hold the 3-minute peak cleanly.
- Min 17-20: cool down easy.

Technique drills: pick drill and pause rowing
- Arms only: in the finish position with your legs straight, row 10-15 strokes using just your arms.
- Arms plus upper body: 10-15 strokes with the arm pull plus the hip swing, legs stay straight.
- Full stroke: add the leg drive and do 10-15 full, calm strokes, then 10 strokes using only the legs.
- Pause rowing: 10 strokes with a short stop after the arms extend during the recovery, check your posture, then roll on.
- To finish, 2-3 min of smooth rowing: drive on 1, recovery on 2-3-4.

Start with a curated routine—2 to 3 sessions per week are enough to make noticeable progress.

Three short sessions of 10 to 15 minutes: technique before speed, based on the Concept2 beginner progression.
- The basic stroke (catch, drive, finish, recovery) · 5-10 min easy, before every session
- 10-minute starter session with breaks · 10-15 min including breaks, 2-3x per week
- Technique drills: pick drill and pause rowing · 10-15 min, as a technique session or warm-up
20 minutes of endurance
Base endurance and 30/30 intervals alternating week by week: joint-friendly full-body cardio with a high energy burn.
